You've Gained 5–10kg Over the Last Few Years. What Happens If Nothing Changes?

Are you slowly getting more out of shape while life keeps getting busier?

It's something we hear regularly during consultations at Mind Performance Health Personal Training.

You might be a busy professional working long hours, a parent juggling children and family commitments, or someone who simply feels like there's never enough time in the day.

You're working hard.

You're looking after everyone else.

You're keeping up with your responsibilities.

But somewhere along the way, your own health and fitness have started slipping.

Maybe you've gained 5kg over the last few years.

Maybe it's closer to 10kg.

Your clothes are getting tighter, you're feeling more sluggish, your joints aren't as comfortable as they used to be, and you're not particularly happy with what you see in the mirror.

And the frustrating part? You know you need to do something about it.

But another week passes.

Then another month.

Then another year.

And nothing really changes.

What Happens If You Continue Down the Same Path?

Here's a question I often encourage people to think about.

If you've gained 5–10kg over the last few years, what might happen if your current habits continue for another five?

It doesn't mean you're guaranteed to gain another 10kg.

But if the behaviours contributing to your weight gain remain unchanged, there's a possibility your weight will continue moving in the wrong direction.

And it's not just about appearance.

Carrying excess body fat, particularly around the abdomen, can increase the risk of insulin resistance, type 2 diabetes, cardiovascular disease and other health complications.

Your physical fitness can also gradually decline when you're not regularly using your muscles or challenging your cardiovascular system.

You may find yourself becoming more easily fatigued, less physically capable and increasingly uncomfortable with your body.

The longer these habits continue, the more established they can become.

But the good news is that you don't need to completely overhaul your life to start changing direction.

The Biggest Problem Isn't Always Motivation. It's Time and Structure.

Most of the professionals and parents we speak with already know exercise is important.

They know they should move more.

They know their nutrition could be better.

They know spending eight or ten hours sitting behind a computer isn't ideal.

But knowing what to do and consistently doing it are two different things.

By the time you've finished work, managed the kids, organised dinner and taken care of everything else, your motivation to exercise can be almost nonexistent.

That's why I believe the solution isn't simply telling people to exercise more.

It's helping them get more results from the time they actually have available.

And this is where structured body composition-focused strength training can make a significant difference.

1. Start With Just Two Strength Training Sessions Per Week

One of the biggest misconceptions about improving your physique is that you need to train five or six days per week.

You don't.

For many busy professionals and parents, two well-structured strength training sessions per week can be an excellent starting point.

In fact, major physical activity guidelines recommend adults perform muscle-strengthening activities at least twice per week.

The important part is how you use those sessions.

Rather than turning up to the gym without a plan, your training should be designed around your goals.

If you're looking to lose body fat, build lean muscle and improve strength, your program should prioritise resistance exercises that challenge your major muscle groups.

For example, a full-body training session might include:

  • A squat or leg press variation
  • A chest press variation
  • A rowing exercise
  • A hip hinge or posterior-chain exercise
  • A shoulder or upper-body accessory exercise
  • Core training where appropriate

The exact exercises will depend on your training experience, mobility, injuries and individual goals.

The goal is to stimulate your muscles effectively without wasting time on unnecessary exercises.

And as your fitness improves, you can gradually increase your training frequency if your schedule allows.

2. Make Your Training More Efficient With Paired Exercises and Supersets

This is something we regularly incorporate into our personal training programs at Mind Performance Health.

Rather than completing one exercise, resting for several minutes and then moving to the next, we can strategically pair exercises together.

This is commonly known as a superset.

For example:

A1. Dumbbell Chest Press
10–12 repetitions

A2. Seated Cable Row
10–12 repetitions

Rest, then repeat for the prescribed number of sets.

By pairing opposing muscle groups, you can make better use of your training time while still providing an effective strength-training stimulus.

Another example might be:

A1. Leg Press
10–12 repetitions

A2. Lat Pulldown
10–12 repetitions

Rest, then repeat.

This approach can increase the cardiovascular demand of a workout and reduce the amount of time spent resting between exercises.

Certain exercise sequences are sometimes described as peripheral heart action training, where exercises alternate between different muscle groups or regions of the body.

However, it's important to understand that this style of training doesn't automatically burn more body fat than other methods.

Fat loss still depends heavily on your overall energy balance, nutrition, daily activity and consistency.

The real advantage for a busy professional is efficiency.

You can challenge your muscles, improve your conditioning and complete a productive workout within a manageable amount of time.

And importantly, we still prioritise controlled movement, correct technique and appropriate exercise selection.

The goal isn't to leave you completely exhausted.

It's to create a training stimulus your body can recover from and progressively improve upon.

3. Focus on Building Muscle, Not Just Losing Weight

When people notice their weight increasing, their first instinct is often to start eating less and doing more cardio.

And while creating a calorie deficit is important for losing body fat, it's only part of the equation.

If your goal is to improve how your body looks, feels and performs, you should also prioritise maintaining and building lean muscle.

Muscle plays an important role in:

  • Maintaining strength and physical function
  • Supporting healthy glucose metabolism
  • Improving your ability to perform everyday activities
  • Maintaining independence as you age
  • Creating a stronger, more defined physique

As we age, muscle mass and strength can gradually decline, particularly when we're inactive.

Resistance training is one of the most effective ways to help counteract this.

Muscle also contributes to resting energy expenditure, although building a few kilograms of muscle won't dramatically increase your metabolism on its own.

The bigger benefit is developing a stronger, more capable body that supports an active lifestyle.

That's why our approach isn't simply about making the number on the scales smaller.

It's about improving your overall body composition.

Reducing excess body fat while maintaining or building lean muscle.

And for many people, that's what creates the physical changes they've been looking for.

What About Pilates, Yoga and Cardio?

I want to make something clear.

Pilates, yoga, walking, running and other forms of exercise can all provide valuable benefits.

Pilates and yoga can help improve movement, balance, flexibility and aspects of muscular endurance.

Cardiovascular exercise supports heart health, fitness and energy expenditure.

But if your primary goals are building muscle, increasing strength and improving body composition, progressive resistance training is particularly valuable.

That's because resistance training allows us to systematically increase the demands placed on your muscles over time.

We can measure the weight lifted, repetitions performed, exercise technique and training progression.

And that gives us a clear way to track improvements.

For someone with limited time, combining structured strength training with regular walking and sensible nutrition can be a highly effective approach.

You don't necessarily need to choose one form of exercise over another.

You need to prioritise the training methods that best support your goals.

4. Don't Forget Your Nutrition and Daily Movement

Even the best strength training program won't completely compensate for poor nutrition and a highly sedentary lifestyle.

If you're trying to reduce body fat, your overall calorie intake still matters.

For many of our clients, we recommend starting with a manageable calorie deficit rather than an aggressive crash diet.

We also prioritise adequate protein to support muscle maintenance and recovery.

A practical protein target for many active adults is approximately 1.6–2.2g per kilogram of body weight per day, adjusted for individual needs and circumstances.

Build the remainder of your nutrition around quality carbohydrates, healthy fats, fruit, vegetables and adequate fibre.

And don't underestimate daily movement.

If you work behind a desk, try incorporating short walks throughout the day.

Walk during phone calls.

Get outside during your lunch break.

Take the stairs.

Go for a walk with your family after dinner.

These small changes can increase your daily energy expenditure without requiring another formal workout.

Your two strength sessions are the foundation, but what you do throughout the rest of the week matters too.

5. Stop Waiting Until You Have More Time

This is probably the biggest message I want to get across.

If you're waiting for work to become less busy, the kids to get older or life to settle down before prioritising your health, you might be waiting a very long time.

There's always going to be something competing for your attention.

Another deadline.

Another family commitment.

Another busy week.

And before you know it, another year has passed.

You don't need a perfect schedule.

You don't need six training sessions every week.

You don't need to eliminate every food you enjoy.

You need a realistic plan that fits around the life you're already living.

For some people, that might start with two strength sessions per week, a daily step target and a few simple changes to their nutrition.

And that's absolutely fine.

Because two consistent sessions every week over the next 12 months will generally be far more valuable than an extreme training program you abandon after three weeks.

Your Health and Fitness Won't Improve by Accident

If you've gained 5–10kg over the last few years, feel increasingly sluggish or aren't happy with your current level of fitness, now is a good time to start making changes.

Not because you need to look a certain way.

But because your health, strength, confidence and quality of life are worth prioritising.

Imagine looking back 12 months from now.

You're stronger.

You've reduced your body fat.

Your clothes fit better.

You're moving more comfortably.

You've developed a training routine that works around your career and family.

And most importantly, you feel more confident about where your health is heading.

That's what we're working towards.
